Rest between sets: how long, and why it changes by lift

Rest 180 seconds on heavy compounds, 120 on secondary lifts, 90 on isolation work. Longer rest builds more muscle, not less.

Three minutes on heavy compounds, two minutes on secondary lifts, ninety seconds on isolation work. Rest is either the recovery a heavy lift needs to hit its next set at the same weight, or minutes added to a workout for no reason, and most lifters have the reasoning behind it backwards.

How long should you rest between sets?

Rest 180 seconds after heavy compound lifts, 120 seconds after secondary compound lifts, and 90 seconds after isolation work. Those three numbers cover almost every set in a typical program. Heavy compounds are lifts like the deadlift, the back squat, and the bench press, where you are moving the most weight your body can handle for a low rep count and a missed rep usually means the set was cut short by fatigue rather than technique. Secondary compounds, like the overhead press or the leg press, load a smaller muscle mass or a more stable position and can recover faster. Isolation work, like curls or lateral raises, asks a single joint and a small muscle to do the work and rarely needs more than 90 seconds.

This is the opposite of old bodybuilding convention, which had short rest for muscle and long rest for strength. The evidence runs the other way.

Does resting longer between sets build more muscle?

Yes, and the mechanism is not the one most people were taught. For decades the convention was that short rest, around a minute, builds more muscle than long rest because it produces more metabolic stress: the burn, the pump, the buildup of byproducts in the muscle during a short-rest set. The idea was that discomfort itself was doing the work.

A 2016 trial tested this directly. Twenty-one young, resistance-trained men were split into two groups and ran the same 8-week program: three full-body sessions a week, three sets of 8 to 12 reps across seven exercises, everything held constant except rest. One group rested 1 minute between sets, the other rested 3 minutes. At the end of 8 weeks, the 3-minute group had gained significantly more strength in both the squat and the bench press, and significantly more muscle thickness in the front of the thigh, measured by ultrasound. Whatever metabolic stress the short rest produced did not show up as more growth. The longer rest won on the outcomes that were actually measured.

A 2017 systematic review looking across the available trials found the picture is not unanimous. Several studies show no difference between short and long rest, and the review's own conclusion is that both can work. But it also notes that the newer studies, the ones using trained lifters and more sensitive measurement, lean toward an advantage for longer rest, and that is a meaningful qualifier: the case for short rest comes mostly from older or less sensitive work.

The likely reason longer rest wins when it wins is volume, not comfort. Resting longer lets you walk into the next set closer to fully recovered, which means you can hit the same weight for the same reps set after set instead of the load or the reps quietly dropping as the session goes on. A separate meta-analysis of resistance training volume found a graded relationship between how many sets a muscle gets and how much it grows. More sets completed at your working weight is more total training volume, and training volume is one of the more reliably measured drivers of hypertrophy in the literature. Short rest that forces your third set to be lighter than your first is short rest that quietly cuts your volume, even though it feels harder in the moment.

None of this makes a single trial the final word. It is 21 men over 8 weeks, and it measured strength and muscle thickness, not every possible outcome. But it is a controlled, direct test of the exact question, and it points away from the assumption that short rest is the better choice for building muscle.

Why does rest length depend on the exercise?

Because the same rest number is wrong for most of the exercises in a session. A three-minute rest after a lateral raise is time nobody needs and nobody wants to sit through. A ninety-second rest after a heavy deadlift is not recovery, it is a missed rep. Compound assigns a rest tier to every exercise in the plan rather than running one global timer, and the tiers track how demanding the lift actually is.

Why do the RKC plank and neck holds rest so little?

Because a braced isometric hold does not tax the nervous system the way a heavy set does. The RKC plank asks you to squeeze everything hard for 30 seconds, and the rest after it is 30 seconds too, which is long enough to stop shaking but not long enough to cool off. It is a different kind of fatigue than a heavy squat, and it recovers on a different clock.

The four isometric neck holds go further and rest 0 seconds between them entirely. Front, back, left, right, run back to back with no timer in between. The reasoning is that switching from one position to the next already takes as long as a 20-second hold needs to reset, so a rest period would just be waiting on top of waiting.

What is Compound's default rest setting?

NORMAL, which rests two-thirds of each exercise's full tier rather than the full number. Compound has a REST LENGTH setting with three values: LONG rests the tier in full, NORMAL rests two-thirds of it, and SHORT rests half. Out of the box, on NORMAL, a 180-second tier actually rests 120 seconds, a 120-second tier rests 80, and a 90-second tier rests 60.

The scaling happens once, the moment a rest period starts, off the fixed tier written into the plan. It never touches exercise timers: a plank hold, a stretch, or any other countdown runs its full length no matter which rest setting is active. Only the gap between sets gets shorter.

NORMAL is the default rather than LONG because most people train on a clock, whether that is a lunch break, a gym that gets crowded, or just patience, and a program that gets finished beats a program tuned to what a research trial showed was technically optimal. Two-thirds of the full tier keeps most of the recovery benefit while keeping the session inside the length most people will actually show up for again next week.

How much of a workout is rest?

Most of it, and the exact fraction depends on the setting. Take a Push day: seven exercises, 21 working sets, running from the heavy tier down to isolation work. Summing the rest that follows every set gives a total of about 40 minutes at LONG, 27 minutes at the default NORMAL setting, and 20 minutes at SHORT.

Even on SHORT, rest is the majority of the clock. That is what a rest period is for: the muscle you just worked needs the time before it can do the next set at the same weight, and skipping that time does not make the set easier, it makes it worse.

What happens if you don't time your rest at all?

It drifts, and the drift is invisible while it is happening. Self-selected rest gets shorter when you are impatient to finish and longer when you check your phone between sets, and it is rarely the same length twice, let alone the same length across two sessions a week apart.

That matters more than it sounds like it should, because double progression decides whether your weight goes up by comparing this week's sets to last week's sets. If last week you rested 90 seconds and this week you rested three minutes because a text came in, the sets are not really comparable anymore. A missed rep might be about the weight, or it might just be about the clock. Timing rest is what keeps that comparison honest.
