# Mobility after lifting: what the ten minutes should contain

## In short

Static stretching belongs after a lifting session, not before it: held past about 60 seconds it measurably reduces the force and power of the next set, a cost that disappears once the working sets are done. The strongest evidence for stretching is increased range of motion, not less soreness or fewer injuries, and the mechanism behind it is mostly a higher tolerance for the stretch rather than a permanently longer muscle.

Ten minutes of static stretching after a lifting session, not before it, matched to the
day you just trained rather than a generic list. Compound runs one mobility block per

## Should you stretch before lifting or after it?

After. Static stretching held long enough to matter also costs you force on the set
that follows it, and that cost disappears the instant your working sets are done.

A 2012 systematic review of 106 studies on acute static stretching found the effect on
maximal muscle performance is dose-dependent, not fixed. Stretches under 30 seconds
showed no real effect on force output (pooled estimate of roughly negative 1 percent).
Stretches of 30 to 45 seconds were still not significantly detrimental. Past 60 seconds,
a significant drop in force or power became likely, and the longer the hold went, the
larger and more consistent the drop. The evidence is not a blanket warning against
stretching; it is a specific one against long holds shortly before you need force.

Compound's mobility holds run up to 60 seconds, which is exactly the range that carries
a real cost before a lift and none after one. The session is already over by the time
you reach it, so the only thing at stake is how the next ten minutes are spent, not how

There is also a timing argument for after, not just an absence of cost. Muscle is
warmest right after a session, from the sets themselves and from a raised heart rate.
That is the one point in the day when a long static hold is free rather than a small
tax on force you are about to need.

## What does static stretching actually do?

It increases range of motion, mostly by raising your tolerance for the stretch, not by
permanently lengthening the muscle. That is a smaller claim than "flexibility" usually
implies, and it is the honest one.

A widely cited 2010 review examined the competing explanations for why stretching
increases range of motion. Muscle does lengthen briefly during a hold, from the tissue's
viscoelastic properties, but that lengthening is transient. Across a single session and
across short programs of three to eight weeks, the review found the increase in usable
range is explained mainly by a change in sensation: you tolerate more stretch at the
same joint angle, not that the muscle itself got longer and stayed that way. Range of
motion gained this way needs to be maintained the same way it was built.

Static stretching after lifting is not well supported for preventing injury or reducing
soreness. A Cochrane review pooling 12 randomized studies on stretching and
delayed-onset muscle soreness found that stretching, whether done before exercise,
after, or both, does not produce a clinically important reduction in soreness. One large
field trial in the review found a statistically significant effect, but it amounted to
about 4 points on a 100-point soreness scale, which the authors themselves call very
small. If you stretch after lifting expecting less soreness tomorrow, the evidence says
not to expect much.

The honest case for the ten minutes is narrower than either the soreness claim or the
injury claim, and it holds up: range of motion is trainable, and range of motion is what
lets you squat to depth, press overhead, and hinge through a full range without
compensating somewhere else. Ten minutes four times a week is a cheap way to keep it.

## Why is the mobility block matched to the day instead of generic?

Because the muscles that just did the work are the ones that need the stretch, and that
is different every day. Four different ten-minute sets of movements, one per training
day, not one stretch routine reused four times a week. The split itself, and why it

Pull mobility follows a day built around the deadlift, pull-ups, and rows. Its own
design note in the code: it exists to "lengthen the lats and arms, decompress the spine
the deadlift loaded, and give the grip muscles their only stretch of the week." A day
of pulling and gripping closes with the only wrist and forearm stretch in the plan.

Push mobility follows the bench press, overhead press, and dips. It is built to "open
the pecs, restore thoracic extension and the overhead range that pressing erodes, then
lock the range in with an active finisher." Heavy pressing pulls the shoulders forward
over time. The block spends five holds undoing that and closes with an active movement,
not another passive hold, to groove the range rather than just visit it.

Legs mobility follows the back squat, the Romanian deadlift, and the Copenhagen plank.
It targets "the hips in every direction, the hamstrings after the RDL, the adductors
after the Copenhagens, and the deep squat to close." The hamstring stretch and the
adductor work are the direct undo of the two exercises that just loaded those muscles
under tension.

Auxiliary mobility follows a day of planks, Pallof presses, carries, and neck holds, all
isometric bracing against a load. The code's description: the cooldown "moves the spine
through every plane it just resisted" and gives "the neck its only stretch of the
week." Auxiliary is the single day that trains the neck directly, so it is also the
single day that stretches it.

## What movements make up each day's block?

Six to seven stretches, chosen to match what that day's lifts just did rather than a
list repeated four times a week.

## How long should each hold be?

25 to 60 seconds, and most movements run two sets per side rather than one. That is the
plan's own range: long enough for a hold to be worth doing, short enough that six or
seven of them still add up to about ten minutes rather than twenty. Every set runs at
zero rest, so time under stretch is the whole ten minutes, not ten minutes plus rest.

Because the block comes after the session, none of the acute force-loss concern from
longer holds applies here. The 60-second holds that would be worth avoiding before a
working set, like the Deep Squat Hold or the Butterfly Stretch, are exactly the ones
placed at the end, once nothing heavier is coming.

## What happens if you skip mobility?

Nothing is lost from your training record, but the block is on by default for a reason.
Mobility can be switched off entirely in settings, and the app will not stop you.

Mobility cannot stand in for the lifts. A session that logs only mobility
with no sets on any lift still saves and still shows in your training log, because
walking through the stretches is real work and the app records it. But it does not
count as a trained day: it will not advance the pull, push, legs, auxiliary cycle, will
not mark the day done, and will not bank a day on your consistency score. Those three
things are earned by the lifts, not the cooldown.

## What does Compound do about mobility?

Mobility is on by default after every session, matched to the day, and can be turned
off in settings if you would rather skip it. Nothing about it is dressed up as more than
it is: it is a range-of-motion habit, ten minutes, run automatically so the choice
of what to stretch is never left to whatever you remember on the way out of the gym.

## Common questions

### Should I stretch before lifting or after?

After. Held long enough to matter, static stretching reduces the force and power of the muscle you just stretched, which is the wrong trade before a working set and a free one after your last set is done. Warming up is a separate question with a separate answer, covered on its own.

### Does stretching after lifting prevent injury or reduce soreness?

There is no good evidence that it does either. A Cochrane review of 12 studies found that stretching before, after, or both does not produce a clinically important reduction in delayed-onset muscle soreness. The well-supported benefit is range of motion, not injury prevention or faster recovery.

### How long should I hold each stretch?

### Why does each day have a different set of stretches?

Because a generic stretch list ignores what just happened in the session. Push mobility reopens the chest and shoulders that pressing just closed down. Pull mobility decompresses the spine the deadlift loaded. Legs mobility follows the Romanian deadlift and the Copenhagen plank with the muscles they just worked. Auxiliary mobility moves the spine through the planes the bracing work just resisted.

### What happens if I skip the mobility block?

Nothing is lost from your training record. Mobility is on by default and can be turned off in settings. If you do a session and only log mobility with no lifts, it still saves and shows in your log, but it does not count as a trained day. It will not advance the four-day cycle or count toward your consistency score.

### Does stretching permanently increase my flexibility?

Mostly not through a longer muscle. Research on repeated stretching sessions points to a higher tolerance for the stretch sensation as the main driver of range of motion gains, not a lasting change in tissue length. That is why it works best as a repeated habit rather than something you do once and keep.
